The good thing about partner workouts is that you get to hide in the relative safety of each others suffering, better but sometimes worse in a team, more rest ultimately equals more pain. A way of programming programmed rest without actually calling it so.

Those are the special ones after all, the interval style, vomit inducing moderately loaded barbells that make you wonder the meaning of life. Maybe ones with some cheeky assault bike calories to start? Yep, they are for sure the worst…😬

Get yourselves ready, there is only one thing that is coming your way…lots of thrusters and more pull ups. Likely to be of the chest to bar variety. One more chance to knock Fraser from the top of the leaderboard, and I have ultimate faith in you guys.

Entirely off subject, but still very cool…a very old friend of mine owns this kick ass company, where he sells a bunch of sexy arsed gear to keep you warm in the winter months. Now I know that soon enough you will be moaning about the weather, and that it’s too hot…blah blah, but this shit will keep for next year…and there is a bad ass sale on too!

Tommy and I were in the Marines together, in fact he was my first boss. As a 16 year old, he helped to mould me into a vaguely passable man, ensuring that I knew exactly how to evade irate away taxi drivers when required. Following a successful career in the Royal Marines, qualifying as a Mountain Leader, he decided to leave and pursue a passion. Jöttnar was the result.
Maybe when we are next all drunk I will tell you a few stories!

Max Calorie Assault Bike
As many rounds as possible of:
200m Run
20 GHD Sit Ups
2 Ring Muscle Ups

In this workout, one athlete will be on the Assault Bike, another will perform 1 round of the AMRAP and the final athlete will rest. Rotate through each for 30 minutes.
Please write total AB Calories and rounds and reps to the whiteboard once the dust has settled

So close I can nearly taste the chippy alley battered “sausage”. Whether it actually is a sausage full of quality pork won’t really matter by that stage, maybe it ends up being lips and bum holes; cheeks or maybe even just a flat out rat. Either way, it will be delicious and definitely not nutritious! And you will be so drunk, you won’t care!

But, there is something more important than that, the birthday of one of our own. Unfortunately Ben will not be able to share his special day with us tomorrow but we all wish him the best and are thinking of him. Your day can be any.

When you next see him next, wish him the very best, but…remind him that those ass bike calories are going no where!

It is eventually that time of year, the Christmas Tree is inbound, the queue’s for central Cardiff’s NCP carparks are rammed full of buffoons and CrossFit Cardiff have officially scheduled our 12 Days of Christmas workout…this Saturday the 8th. 11am in the usual class, bringing the usual carnage! Xmas jumpers are optional for all aside the Coaches, for who…they are mandatory!

What is mandatory, for you luscious lot, is to WATCH the below video so that you understand the workout. All you have to do, is replace the hoards of wonderful gifts received and replace them with horrendously difficult movements! EASY!!

This is the workout, all will be explained on the day…

Sorry to say, that I don't have a huge amount for you, some house keeping and the hope that I am writing this prior to an evening full of folk losing their minds on the assault bikes and pummelling themselves into an early WoD grave. Nick for example, is a prime candidate. Nick if you are reading this and what I think will happen, actually did happen, know this...it warmed my soul!!

Can you tell that I am pre-loading this blog post, the fact that I am talking about the weather and not the utter destruction that the assault bikes caused you guys last night. I was gutted to have missed it, however, Bozman is having his wicked way with me and also with an assault bike.

Chief Petty Officer Nate Hardy was killed Sunday February 4th during combat operations in Iraq. Nate is survived by his wife, Mindi, and his infant son Parker.

How are you buns??? Ask Ash! 

So as well as the workout of the day today, we start an 8 week accessory program. In case you hadn't read, we will be focusing on two movements, one continuously; the squat. Coach Glassman himself explains...

“Regardless of what the problem is, the answer is to squat.”

"As a fundamental movement, the squat is a building block to every other movement in CrossFit, says HQ trainer Pat Sherwood.

Do this well and everything else you do will fall into place,” he explains. “Do this poorly and everything else is going to be a little challenging for you.

Every part of the body must be engaged and tight in the squat, Sherwood notes.

If you find yourself down in the bottom of the squat and you’re just kinda chillin’, you’re probably not squattin’ right,” he says.

Coupled with a progressive and ongoing weighted lunging program, my contention is that with a stronger posterior chain - with better positioning in order to apply that force, - will lead to a heavier squat. And a heavier squat leads to bigger quads, asses, no skinny jeans, more money and even more sex!

Accessory Program 

This is to be done outside of class hours as additional work. 

This is to be done as a superset. So bounce from one to another. 

3 x 5 eccentric pull ups (1 second up/5 down - use band if required)

Superset between Set 1 and 2 of the pull ups:
10 Russian lunges, per leg, toe of straight leg stays down
30 Wall Toe taps per leg - heels stay down
Superset between Set 2 and 3 of the pull ups:
10 Russian lunges, per leg, toe of straight leg pointing up
30 Wall hip drives - heels stay down
Following the last set of pull ups:
10 thoracic twists per side - bottom of a squat
30s of weighted static ankle stretch (barbell for both or KB for each side)

2 Rounds not for time, but for form of:
10 Kip swings (big focus on lats pulling)
5 single leg deadlifts in 3 directions, per leg
5 Slow decent Wall squats - an honest 5 seconds down/1 up with a biiiiiig butt squeeze. 
10 GHD Hip extensions.
