Get back in, fresh and well rested from an additional day off rather than a 3 day hang over, Maybe some of you guys won't actually be in until this time next week, but its all cool. 

Thank you to everyone who came to the box for my stinker of a Birthday workout, and to the Sadistic mind of Ash, the creator. The sweat was definitely real! Who doesn't like a 36min AMRAP.

6 Rounds:
1 Minute of Rowing
1 Minute of Burpees
1 Minute of Double Unders
1 Minute rest

The goal is to complete as many reps of each movement as possible. Rather that go nuts on the double unders as you know you can get the score up. 

Post a separate total score for each movement to the whiteboard...

YES!! Monday night lights is juuuuuuuuuuust as awesome as any other time of week lights! Legit atmosphere and support going on through all heats, and seriously needed when your legs and lunges are burning as much as that! Maybe it was the heat coming from your legs that melted the snow...no?

Now then, speaking of no snow....no excuses. Get down and go hard on this sprint...

*Scale the HSPUs and pull ups so that they can be completed within 3 sets and quickly. The run of the final couplet is meant to be an absolute sprint, as are the calories for the bike and the row. Don't hold back, get after them hard.

Please scribe your blistering times from each couplet to the whiteboard....

20 Single arm KB/DB snatch (32/24kg)*
20 OH Single arm KB/DB lunges (32/24kg)* 
20 KB/DB Deadlifts (32/24kg)*
20 Ab mat sit ups
Then, cash out 100 dubs

Split work as needed.
*Both partners have a kb/db and have to be holding it for other partner to work. When doing the deadlifts use both kbs, other partner can rest. If kbs are put down 10 synchro burpees.

Welcome to the hump day...what so soon?! Doesn't time just fly by when some ginger bastard is trying to kill you will burpees and rowing. 
Hands up, anyone else's legs not work for a significant proportion of last night? Yep, mine either. 

Small house keeping point. I know that we do bad things to you and as per mentioned, your legs...but could you please, please leave your gym bags upstairs. Please. 
Think of it this way, climbing the 14 (that's it, INCLUDING the top one) stairs will encourage oxygenated blood to flood to juuuuust where it's needed. HATS, COATS, BAGS and other stuff. Please, put them upstairs where the beautifully decorated balcony affords you a bad assed view of the pain you are about to endure!

WoD - Monday 18th December, 2017

Well...I told you! Absolute carnage! But soooooo much fun! Vague memories of crowds surrounding Conroy, chanting..."Conroy, Conroy, Conroy!!!" have been re-visiting me throughout the day. And they say we are a cult! 
Some serious shapes were bust on the dance floor and Ash managed to grind up against the male vocalist for the majority of his second set. Which by the way, he was not impressed by! 

I seriously hope that you had an amazing night. It has been a privilege to be with you all throughout 2017 and to work alongside the greatest coaching team around. Utter legends.

WoD - Saturday 16th December, 2017

The wait is finally over...the CrossFit Cardiff Xmas party is upon us. Get your glad rags sorted and your handbags full of whatever they are full of, and start getting excited for what is to come. 

For those who are still not too sure, the night kicks off at 7pm in Bootleggers, on Womanby street opposite The Welsh Club. It shuts down at 2:30am. Good look making that! 

Anyway, before that all kicks off, we have a tradition...The 12 Days of Christmas WoD. Now every year multiple people mess this up. It is pretty simple, you just have to sing the song in your head and you can't mess up. 

This is how it works. 3...2...1...FITNESS: 1 Deadlift, 2 Muscle ups and 1 Deadlift. 3 Box Jumps, 2 Muscle ups and 1 Deadlift. 4 Press ups, 3 Box Jumps, 2 Muscle ups and 1 Deadlift. So on and so on, until you reach 12 Squat Snatches. Just to give you the heads up.

WoD - Wednesday 13th December, 2017

As per design and direct instruction from me, the fearless leader of this amazing coaching team that punish you all with devastating fitness...they will all be so drunk this coming Saturday (in 3 sleeps), that upon realisation of knowing that they have ingested enough beer to make their eyeballs bleed, they will mercifully attempt to climb into their own right hand shoes. 

As I will be the instigator of such behaviour, please, please forgive them for their sins, and me,  and be respectful of the fact that I have allowed them one day off, this Sunday, to recover. The gym will be closed on Sunday. If however, you are too much of an athlete to drink on Saturday night, I still love you, and have below provided a workout that can be performed in the comfort of your own living room. 

Optional CrossFit Cardiff NON Hangover WoD

5 Rounds For time:
15 Burpees
30 Air Squats
If you can get this done in less than 7 minutes...it really, really hurts! 

Anyway. 3 more sleeps and an ass kicker to get you through "hump day"

Any of you with a keen eye would have noticed that I stole half of your weeks fitness away from you; telling you that it was Thursday and not Tuesday. Sorry. I am now dialled back in and now where I am and more specifically, when I'm here. 

So that was another F***ING cool night...weird! The Partner League WoD 3 kicked a few of you in the ass; just as it was designed to. Amazing effort and energy put forth by all. Get those scores in teams, shake that leaderboard up. 

Only one workout remains before the final. Now if you think PLWoD3 burned, then you are going to LOOOOOOVE the forth! 

In the meantime, I am pleased to give you a chance to develop your capacity on our most favourite peace of kit...

WoD - Monday 23rd October. 2017

Below is a piece of CrossFit history for you, a funny story, from the archives. One which, accompanies tomorrow's workout beautifully. 

The crunch came to fashion on warnings and claims in popular media of the traditional sit-up’s destructive impact on the back.

It was argued that the GHD style sit-up’s primary movers were the hip flexors and not the abs and consequently this sit-up, and sit-ups like it, were actually not good abdominal exercises. It was further argued that recruiting the hip flexors to lift the torso was destructive to the lumbar spine.

Once every couple of years we get lucky and find an exercise physiologist to repeat this message of poor ab recruitment and lower back destruction standing in front of the GHD apparatus. What we do is ask them to mount the GHD and perform a set of thirty sit-ups for us while rehashing the poor recruitment claim.

The fun comes the following day when the report comes back from the exercise scientist that they are almost too sore to sit upright. Laughing, walking, standing, and moving are all excruciating. Where are they hit? The abs. 

Our favorite story along these same lines comes from Matt Weaver, arguably the world’s fastest human being. On top of being known for hitting 85 mph on a bike, Matt was crowned “King Sit-Up” in high school for completing 100 perfect-form bodyslapping sit-ups in one minute. In one of his earlier visits to CrossFit Santa Cruz he found himself in a multi- station circuit with a group of CrossFit veterans that included twenty-one reps of GHD sit-ups with a full range of motion, hands reaching back to the floor. 

The workout left Matt sick in the immediate aftermath. This was a surprise for sure but nothing prepared Matt for what came the following morning: “I awoke later without the slightest ability to sit up. It was as if the six pack was totally gone, though all ribs remained. The curse had left me merely able to roll over and slither like a snake off the edge of the bed. From there I had to use my arms in humiliating ways to move about. I avoided being seen. A week passed, and I began to revitalize.”

The worst was yet to come! In the wake of Matt’s being dethroned as King Sit-Up, his abs had swollen and distended markedly. This kid looked fat and sunburned where the week before he’d been ripped and lily white. As the swelling subsided, his scrotum grew and grew and grew. Matt’s father, John, is an ER doc, so he was consulted. He laughed himself to near seizure. (Our kind of doc.) 

Before the swelling stopped Matt’s scrotum had become the size of a small and very ugly cantaloupe. Why we have no pictures we’ll never understand.

Apparently the fluids that had swollen Matt’s abs had drained into the inguinal canal and filled the scrotum. Oh, and apparently GHD sit-ups recruit the abs. Matt is convinced.

Partner WoD - Monday 16th October, 2017

Welcome back to a new week, and I think you will agree...what a way to kick it off! 

Following a bad assed level 1 at the gym, you lot should be well and truly rested. Potentially not those who braved the Welsh weather and showed Pen Y Fan who was boss! Awesome turn out to use your hard earned fitness for lots of fun! 

As well as a bad assed workout, we welcome another batch of brand new faces, with a partner WoD for those fresh off the latest Foundations course; but after tomorrow, we may well never see them again.

There is plenty of research, nowadays, to suggest that carbohydrates are not actually necessary. Certainly not all the highly refined and highly addictive, readily available, complex carbohydrates that form the basis of the overwhelming majority of the worlds diets. 

Just meat and fat is enough. But...it does have it's issues...right Tom?? Let me know if you fancy a lend El! ;-)

It turns out that trying to throw a bar over your head after (and before) a set of front rack walking lunges...is f**king hard.

So I think that more than 80% of the gym PB'd their lifts tonight team. I guess this shit works hey! Such a cool thing to watch!
