Now then, the penultimate addition of Coach’s week…Suller. Only one left with Ash, I wonder what movements he could possibly love that much to be programmed into a workout?!

The other super exciting piece of news is that this weekend The Notebook of fitness will be back with it’s mind boggling workouts, not only testing and developing your fitness but your mind too! The weather is set to be very sexy, no reason for you lot not to rock up on mass! Even more importantly, the open isn’t quite yet complete, we still have 19.6!!! Self created by you lot, and rather than involving thrusters and burpees, you get to drink beer instead.
PLAN: MEET AT THE SLUG AND LETTUCE (Next to the Hilton Hotel) @8PM TOMORROW (Friday) NIGHT…drink beer (or whatever you fancy)

Welcome to a new and shiny week, fresh from an amazing turn out for the Badassed Mumma WoD. You guys should now have an understanding of one of the difficulties that our kick ass ladies go through when CrossFitting while pregnant. Not easy hey! And only one of the changes their body goes through - they really are badasses!!

To tomorrow. With the open upon us we are going to get you used to the style of the workouts. And done so with the added bonus of having a representative from HQ, at the gym filming you all in your best possible situations: sweating, breathing heavy, shaky, wishing you were really cwtched up on the sofa, rather than having a camera in your face. Luckily for you, it’s Grizz - and he is super professional and a proper dude!!

Beginning on a 4-minute clock, complete as many reps as possible of:
  25 Toes To Bar
  50 Double Unders
  15 Squat Cleans (60/40kg)

If completed before 4 minutes, add 4 minutes to the clock and proceed to:
  25 Toes To Bar
  50 Double Unders
  13 Squat Cleans (80/50kg).

If completed before 8 minutes, add 4 minutes to the clock and proceed to:
  25 Toes To Bar
  50 Double Unders
  11 Squat Cleans (100/65kg)

If completed before 12 minutes, add 4 minutes to the clock and proceed to:
  25 Toes To Bar
  50 Double Unders
  9 Squat Cleans (120/80kg)

If completed before 16 minutes, add 4 minutes to the clock and proceed to:
  25 Toes To Bar
  50 Double Unders
  7 Squat Cleans (140/90kg)

Stop at 20 minutes.

This is a difficult workout. Should you not succeed in one of the windows - continue to the 20min Cap as an AMRAP at the failed reps and loads.

Run 200m at the start of each round 
*The load of the barbell is to increase by 10kg per completed round

So team, how was your weekend? I hope you drunk enough espresso martini's to forget how much of a dick Jackie's mate was, just not enough to cause you to lay awake all night, high on caffeine, but with the room spinning due to all the alcohol! 

Welcome, well rested and just like a good friend of mine says..."young, dum and full of..." Well rested unless of course you have utterly thrashed yourself in the gym (your fault not mine! ;-)) today. 
Rock up, smiling, get after this "beautiful" workout, hard and aggressively. Relish in the fact that I gave you a full week OFF the ass bike...but Conroy (blame him), decided to smash you with it. His fault, not mine! HIM!!! It's a good job he is so fracking lovable!!

The end of the week is here, and the sun is (was) shining!! Keep yours fingers crossed that this long assed winter F's right off and stays wherever it goes! The Ginger one is NOT looking forward to the semi regular sunshine! 

Still no partner Friday, something I personally, am happy about! It means that we can surprise you at random occasions. Brilliant. 

Now then, before you head off to enjoy yourself this weekend you have a tasty little workout; a particularity spicy meatball! 

The first thing you should do as a part of your weekend, is to drink some amazing coffee prior to heading to CrossFit Cardiff in order to be further brutalised by Conroy and Notebooks of Fitness. The long awaited return following the CrossFit Games Open. What will it be???

Due to the timing of this, i don't think that this was any of you lot, but please can you all make sure that if you use the water fountain you turn the tap off afterwards. The morning class found that their boxes were floating around the gym when attempting to jump on top. And we had to row to get to the assault bikes!

WoD - Wednesday 5th July 2017

Evening all. Alongside this workout update, I write to give you guys some news which I am sure many of you have actually already heard.

For many years, Brad has been the Head Coach of Reebok CrossFit Cardiff. He has guided you through workouts with support and passion, teaching you how to perform some of the more difficult movements as well as the easier ones. He has helped many of you fulfil your fitness goals and smash training targets.

Brad is now moving on to pursue other ventures. The entire team here at CrossFit Cardiff, and I’m sure it’s members too, wish him the very best for the future. 

That being said, there are exciting times ahead for CrossFit Cardiff. Keep your eyes peeled for some big changes to your box, starting next week. You won't have to look hard...

The only thing that has come remotely close so far is a picture that I was made aware of with Louisa posing for the cover of a soft porn novel; or so it looked! Why let the truth get in the way of a good story hey! ;-)

So instead of merely spinning his wrist faster and just doing the occasional lightening quick single under, Al actually had a light bulb moment while being coached by the communicational wizard, Jon Hares! Not only did he get an actual double under, but 60!

WoD - Monday 23rd May 2016

On the afternoon of 22 May 2013, a British Army soldier, Fusilier Lee Rigby of the Royal Regiment of Fusiliers, was attacked and killed by Michael Adebolajo and Michael Adebowale near the Royal Artillery Barracks in Woolwich, southeast London. Rigby was off duty and walking along Wellington Street when he was attacked. Adebolajo and Adebowale Killed Drummer Rigby in cold blood, telling passers-by that they had killed a soldier to avenge the death of Muslims by the hands of The British armed forces.

Unarmed police arrived at the scene nine minutes after an emergency call was received and set up a cordon. Armed police officers arrived five minutes later. The assailants, armed with a cleaver and brandishing a gun, charged at the police, who fired shots that wounded them both. They were apprehended and taken to separate hospitals. Adebolajo and Adebowale are British of Nigerian descent, were raised as Christians, and converted to Islam.

On 19 December 2013, both of the attackers were found guilty of Rigby's murder. On 26 February 2014, they were sentenced to life imprisonment, with Adebolajo given a whole life order and Adebowale ordered to serve at least 45 years. The attack was condemned by political and Muslim leaders in the United Kingdom and in the international press.

Drummer Lee Rigby had proudly served for his country in Helmand province, Afghanistan, a place that later transpired to be safer than his own home! Lee Rigby was distinguished as being a solider due to the Help For Heroes t-shirt that he was wearing, a charity he supported and one which received £600,000 in donations in the days that followed his death.

When I served in the military we were told never to bare any uniform, display any badges and to show no sign of who we were! This is wrong! The people that fight to defend our country, both past and present, should receive the respect that they deserve. If this is all that we can do to show that, then so be it!

Drummer Lee Rigby of the 2nd Battalion the Royal Regiment of Fusiliers was 25 years of age, described as being humorous, generous and loving. “His family meant everything to him, he was a loving son, husband, father, brother and uncle – and a friend to many.” He tragically died on the 22nd of May 2013 in an attack close to his home barracks. Drummer Rigby, 25, from Manchester, leaves behind a two-year-old son; Jack, his mother, his step-father and two sisters.
